When Is The Right Time To Sauna?

Sauna Before or After a Workout? Here's What the Science Says

My introduction to sauna came at the gym. After a workout, stepping into the sauna just felt like the natural next move — hitting the weights broke things down, and the heat seemed to bake in the recovery. That instinct, it turns out, is well supported by the research.

Sauna after a workout is where the compounding effect happens. Here's why.


What Happens in the Body After a Workout

When a training session ends, the body is already primed for repair. Growth hormone is elevated. Blood flow is high. Muscle tissue is in an active recovery state. Introducing heat at that point doesn't interrupt the process — it amplifies it.

The key mechanism is the activation of heat shock proteins (HSPs), specifically HSP70. These are molecular chaperones — proteins whose job is to identify damaged or misfolded proteins in muscle tissue and either repair them or clear them out. The result is reduced protein degradation and higher net protein synthesis. More of the work done in the gym translates into actual adaptation.¹

Muscle tissue is always balancing between building new protein and breaking down existing protein. Heat exposure tips that balance toward preservation and growth.


What Dr. Rhonda Patrick's Research Shows

Dr. Rhonda Patrick — biomedical scientist and one of the leading researchers in the field of sauna and heat stress — recommends sauna specifically after exercise, and the reasoning goes beyond basic recovery.

Post-workout sauna amplifies the growth hormone response from training. Exercise already raises GH baseline levels. Heat keeps that anabolic window open longer. Research Patrick has highlighted shows that two 20-minute sauna sessions separated by a 30-minute cool-down can increase growth hormone levels by 200–300%. Stacked on top of a workout, that's two powerful GH stimuli compounding on each other.²

Exercise also produces free radicals as a natural byproduct of metabolic activity. While some oxidative stress is part of the adaptation process, excess free radical accumulation slows recovery. The heat shock proteins activated in the sauna help protect against that damage — functioning as a cellular cleanup mechanism in the hours following training.³

Patrick's broader position on frequency: sauna use 4–7 times per week is associated with a 40% reduction in all-cause mortality in large Finnish population studies, and she identifies HSP activation as one of the key mechanisms behind that figure.⁴


What Andrew Huberman Recommends

Andrew Huberman, neuroscientist at Stanford and host of the Huberman Lab podcast, covers sauna timing in detail and reaches the same conclusion: after the workout, not before.

Heat before training can contribute to dehydration and blunt performance. Post-workout, Huberman recommends 20 minutes at 176–212°F as a standard recovery protocol.⁵

For those specifically targeting growth hormone, his protocol is more deliberate: multiple 30-minute sessions in a single day with cool-down periods between rounds, performed infrequently — roughly once a week — and in a semi-fasted state. Elevated insulin from a recent meal blunts the hormonal response, so waiting 2–3 hours after eating is recommended.⁶

One nuance worth noting: cold plunge immediately after sauna blunts growth hormone release. If GH is the primary goal, skipping the cold on that session preserves the hormonal response. If the goal is general recovery and contrast therapy, the tradeoff is acceptable — it just helps to understand the mechanism.

Huberman draws on the same Finnish longitudinal data Patrick references — specifically the Laukkanen et al. (2015) study — framing regular sauna use alongside aerobic exercise as complementary rather than interchangeable, with overlapping but distinct mechanisms.⁷


Is There a Wrong Time to Sauna?

The research doesn't point to any time of day as actively harmful. Sauna before a workout is not a problem — it simply doesn't offer the same recovery amplification that post-workout timing does.

The one area worth monitoring: sauna immediately before sleep. Huberman notes that afternoon and evening sauna can actually improve sleep quality, because the post-sauna drop in core body temperature aligns with the natural circadian cooling that facilitates sleep onset.⁸ Individuals who are sensitive to heat-induced alertness may do better allowing an hour or two between the sauna and bedtime. Personal response varies.

The broader takeaway: there is no bad time to use a sauna. Timing, however, determines how much additional benefit gets layered on top of an already powerful practice.


Summary

Post-workout sauna is where the compounding effect is strongest. The training session creates the stimulus. The heat reinforces the adaptation — through growth hormone amplification, heat shock protein activation, and protection against exercise-induced oxidative stress. The two work better together than either does in isolation.
